How to track macros
Calories tell you how much energy you eat. Macros tell you where it comes from. Here is how to set a starting split from your calorie target, read it off labels, and log it every day without the math taking over.
What macros actually are
Macronutrients, or macros for short, are the three nutrients your body needs in large amounts: protein, carbohydrate, and fat. Almost everything you eat is some mix of the three, and each one carries energy that gets counted in your daily calories.
The energy per gram is fixed and worth memorizing, because it is the link between macros and calories:
- Protein: 4 calories per gram. Builds and repairs tissue, and it is the most filling of the three.
- Carbohydrate: 4 calories per gram. Your body's main quick fuel, including fiber, starches, and sugars.
- Fat: 9 calories per gram. The most energy dense, needed for hormones and absorbing certain vitamins.
One thing that surprises people: alcohol carries 7 calories per gram. It is not a macro you need, but it counts toward your day's energy, which is why a few drinks can quietly add up.
These four numbers explain a lot about food choices once you sit with them. Because fat packs more than double the energy of protein or carbs, fat dense foods feel small for the calories they hold: a tablespoon of olive oil is around 120 calories in a portion you barely notice, while the same calories in chicken breast is a real piece of food. That is not an argument against fat, which you need, but it is why a splash of oil here and a spoonful of nut butter there move your total more than people expect. Why track macros and not just calories

Setting your starting split
Macros sit inside your calorie target, so you need that number first. If you have not set one, working out your TDEE gives you a daily calorie figure to build on. From there, a simple order works well for most people: lock protein, set a fat floor, then let carbs take whatever calories are left. The reason for that order is that protein and fat both have a sensible minimum tied to your body, while carbs are the lever you can move without breaking anything.
- Start with your calorie target This is the total your macros have to add up to. Use your TDEE for maintenance, or subtract a moderate amount if you are in a fat loss phase.
- Set protein first Pick a figure per kilogram of body weight, multiply by your weight for daily grams, then multiply grams by 4 for the calories it uses.
- Set a fat floor Choose grams per kilogram, multiply by your weight, then multiply grams by 9 for the calories. Treat it as a minimum, not a target to hit exactly.
- Fill the rest with carbs Subtract the protein and fat calories from your total, then divide what remains by 4 to get your carb grams.
- Round to clean numbers Nobody hits a target to the gram. Round each macro to something easy to remember and treat it as a range.
1. Set protein first
Protein is the anchor, so decide it before anything else. A common starting point is roughly 1.6 to 2.2 grams of protein per kilogram of body weight, leaning toward the higher end if you are active or trying to lose fat while keeping muscle. 2. Set a fat floor
Fat supports hormones and vitamin absorption, so it should not drop too low. A sensible floor is around 0.5 to 0.8 grams per kilogram of body weight. Pick a number in that range, multiply by 9 for its calories, and treat that as a minimum rather than a ceiling. There is no need to chase fat upward for its own sake, but going far below the floor for long stretches is where some people start to feel run down, so it is worth protecting.
3. Let carbs fill the rest
Add up the calories you assigned to protein and fat, subtract that from your daily target, and whatever calories remain go to carbohydrate. Divide those remaining calories by 4 to get your carb grams. Carbs are the flexible lever: they fuel training and harder days, so it is fine to let this number move while protein and the fat floor stay steady. On a hard training day you might eat at the top of your carb range, and on a rest day at the bottom, with the daily calorie total still landing where you want it.
Say your target is 2,000 calories and you weigh 70 kg. Protein at 1.8 g/kg is 126 g, which is 504 calories. Fat at 0.7 g/kg is 49 g, which is 441 calories. Together that is 945 calories spoken for, leaving 1,055 calories for carbs, or about 264 g once you divide by 4. Check the math the other way to be sure it closes: 504 plus 441 plus 1,055 is exactly 2,000. Round to a tidy 125 g protein, 50 g fat, and 265 g carbs, and you have a starting split you can adjust over a few weeks. Reading macros off labels
Most packaged food does the math for you. A nutrition label lists protein, total carbohydrate, and total fat in grams, usually per serving and per 100 grams. Two habits keep label reading honest. First, check the serving size, because a bag often holds two or three servings and the headline numbers are for one. Second, weigh or measure your actual portion rather than guessing, since the gap between a "serving" and what is really on your plate is where most tracking errors come from.
The serving size trap is the single most common label mistake, so it is worth a closer look. A label might read 250 calories with 8 g protein and 30 g carbs, and your eye lands on those numbers. But the line above them says "per serving (40 g)" and the bag holds 120 g. Eat the bag and you have eaten three servings: 750 calories, not 250. The same trick hides in drinks sold as one bottle but listed as two servings, and in tubs of yogurt or ice cream where a "serving" is far smaller than the scoop most people take. For fresh foods without a label, a food database fills the gap. Whole foods like chicken, rice, or oats have well established values, so a quick search gets you close. Fiber, the carb worth watching
Fiber sits inside the total carbohydrate line on a label, listed as a subcomponent below it along with sugars. It still counts toward your carb grams, but it behaves differently from starch and sugar: it slows digestion, feeds gut bacteria, and adds bulk that helps a meal keep you full. Two foods can carry the same carb total while one is mostly fiber and the other is mostly sugar, and they will leave you feeling very different an hour later. Logging macros every day
The split only helps if you record what you eat, and the easier that is, the more days you actually do it. Common mistakes that throw your totals off
Most tracking errors are not about the food on your plate, they are about the energy that slips in around it. The usual culprits:
- Cooking oils and fats. A tablespoon of oil in the pan is roughly 120 calories and 14 g of fat that never appears in the recipe you logged. Butter, dressings, and the oil a restaurant cooks in all count, and they add up fast because fat is energy dense.
- Drinks. Juice, soda, a latte, a beer: liquid calories are easy to forget because they do not feel like eating. A daily milky coffee or two can be a couple of hundred calories on its own.
- Bites, tastes, and leftovers. The spoon of pasta sauce, the kid's crust, the handful from the bag. None feels worth logging, but several a day add real calories and skew your macros.
- Forgetting to total. Logging items but never checking the daily sum means you never learn whether you hit your split. The total is the point, so look at it.
Strict versus flexible tracking
There are two ways people run their macros, and neither is wrong. Strict tracking means weighing nearly everything and aiming to hit each macro closely, day after day. It suits people who like precision, who are preparing for a specific event like a competition or a photo shoot, or who simply find that exact targets keep them focused. The trade off is effort and a low tolerance for spontaneity, which not everyone wants to live with for long.
Flexible tracking, sometimes called "if it fits your macros," is the looser version: no food is off limits as long as it fits inside your numbers for the day. A square of chocolate or a slice of pizza can fit, provided you account for it and still land near your protein and fat. It suits people who want tracking to stay in the background of a normal life, who eat out often, or who know that a rigid plan is the kind they abandon. The trade off is slightly less precision, which for general fitness goals rarely matters.
For most people getting started, flexible is the better bet, because the biggest factor in results is not precision, it is consistency. Landing within a reasonable range of your targets on most days beats hitting them perfectly on a few days and giving up the rest of the week. A useful guideline that works either way:
- Treat protein as the target you most want to reach or exceed.
- Keep fat at or above its floor.
- Let carbs flex day to day around your training and appetite.
- Aim for "close enough, most days" rather than perfect totals.

Adjusting your split over time
A starting split is a hypothesis, not a verdict. Give it two to three weeks before you change anything, because daily weight swings from water, sodium, and digestion can hide the real trend over shorter windows. Track the things that actually tell you whether it is working: the direction of your weight averaged across the week, how your clothes and the mirror look, your training performance, and your day to day energy and hunger.
Then adjust one thing at a time. If the scale is not moving the way you want over a fair stretch, the fix is almost always your total calories, not the ratio between macros, so change the target and let carbs absorb most of the difference. Your numbers are personal
