What is TDEE, and how to calculate it

TDEE is the total number of calories your body burns in a day. Once you have a good estimate, every other number, your deficit, your maintenance, your surplus, follows from it.

If you have ever wondered how many calories you should eat, the honest answer starts with one number: how many you burn. That number is your TDEE, your total daily energy expenditure. It is the sum of everything your body spends energy on across a full day, from keeping your heart beating to climbing the stairs to digesting lunch. Get a reasonable estimate of it and you have a starting point for losing fat, holding steady, or gaining muscle. This guide walks through what TDEE is made of, how to estimate it with a well known formula, and how to turn that estimate into a daily calorie target you can actually act on.

What TDEE is made of

TDEE is not one process. It is four components stacked together, and they vary a lot from person to person. Understanding the parts makes the final number feel less like magic and more like arithmetic.

  • Basal metabolic rate (BMR), sometimes called resting metabolic rate (RMR). This is the energy your body uses at complete rest, just to stay alive: breathing, circulation, cell repair, brain function. For most people it is the single largest slice, often around 60 to 70 percent of the total.
  • Thermic effect of food (TEF). Digesting and processing what you eat costs energy. It usually accounts for roughly 10 percent of intake. Protein has a higher thermic effect than carbohydrates or fat, which is one small reason higher protein diets can feel slightly easier to manage.
  • Non-exercise activity thermogenesis (NEAT). This is all the movement that is not formal exercise: walking to the bus, fidgeting, standing, doing chores, typing. NEAT varies enormously between people and is often why two people of the same size burn very different amounts.
  • Exercise activity. The calories burned during deliberate workouts, runs, lifts, and sports. For most people who are not athletes, this is a smaller slice than they expect.

When you add these four together across 24 hours, you get your TDEE. The reason calculators ask for your weight, height, age, sex, and activity level is that those inputs let them estimate each component.

Estimating your BMR with Mifflin-St Jeor

The most widely used way to estimate BMR is the Mifflin-St Jeor equation. It is not the only one, but it tends to be more accurate for the general population than older formulas. It uses weight in kilograms, height in centimetres, and age in years. The two versions are:

For men: BMR = 10 x weight in kg plus 6.25 x height in cm minus 5 x age plus 5.

For women: BMR = 10 x weight in kg plus 6.25 x height in cm minus 5 x age minus 161.

The only difference between the two is the constant at the end, plus 5 for men and minus 161 for women. The result is your estimated resting burn in calories per day, before you account for any movement.

Note

If you work in pounds and inches, convert first. One kilogram is about 2.205 pounds, and one inch is 2.54 centimetres. Plugging imperial numbers straight into the formula will give you a wrong answer.

Applying an activity multiplier

BMR only covers rest. To get TDEE you multiply your BMR by an activity factor that reflects how much you move across a typical week. The common multipliers are:

  • Sedentary (little or no exercise, mostly sitting): about 1.2
  • Lightly active (light exercise one to three days a week): about 1.375
  • Moderately active (moderate exercise three to five days a week): about 1.55
  • Very active (hard exercise six to seven days a week): about 1.725

Pick the one that honestly matches your week, not the one you wish were true. People tend to overestimate how active they are, and an inflated multiplier is one of the most common reasons a calculated target turns out to be too high.

A worked example

Numbers make this concrete. Take a 30 year old woman who weighs 65 kg and is 168 cm tall, and trains three to five days a week.

First the BMR, using the female formula: 10 x 65 gives 650, plus 6.25 x 168 gives 1050, so we are at 1700. Then minus 5 x 30 takes off 150, leaving 1550. Finally minus 161 gives a BMR of about 1389 calories per day.

She trains several days a week, so she uses the moderately active multiplier of 1.55. That gives 1389 x 1.55, which is roughly 2153 calories per day. So her estimated TDEE, the amount that should keep her weight stable, is around 2150 calories.

Turning TDEE into a target

Your TDEE is your maintenance level. What you do next depends on your goal:

  • To lose fat, eat below your TDEE. A moderate deficit of roughly 300 to 500 calories a day is a common, sustainable range. For the woman above, that means eating around 1650 to 1850 calories.
  • To maintain, eat at your TDEE and adjust if your weight drifts over a few weeks.
  • To gain muscle, eat slightly above your TDEE, often a surplus of around 200 to 300 calories, paired with resistance training and enough protein.

Why the formula is only a starting point

Here is the part most calculators skip. The number you just produced is an estimate, not a measurement. Mifflin-St Jeor was built from population averages, and you are not an average. Two people with identical inputs can have genuinely different real world expenditures because of differences in muscle mass, NEAT, hormones, sleep, medications, and history of dieting. Metabolism is also not a fixed engine. It adapts somewhat as your weight and intake change, which is why a target that worked at the start of a diet may need nudging later.

Because of all that, treat the calculated TDEE as your version one. The most reliable approach is to use the estimate for a couple of weeks, then check what actually happens.

The reliable method

Eat at your estimated TDEE and log it consistently for two to three weeks, weighing yourself a few times a week. If your weight holds steady, the estimate was good. If it climbs, your real TDEE is lower than the formula said, so trim a little. If it falls, your real TDEE is higher, so add a little. The scale trend, not the calculator, is the ground truth.

Use a multi day average for bodyweight rather than any single morning reading, since water, salt, and digestion swing the scale day to day. A weekly average compared against the previous week tells you far more than one number on one morning.

Protein and the rest of your plate

TDEE tells you how many calories to eat. It does not tell you what those calories should be made of, and that matters, especially if you are dieting and want to hold on to muscle. When to get a professional involved

For most healthy adults, a TDEE estimate plus a few weeks of honest tracking is enough to set a workable target. But calculators are general tools, not medical advice. If you have a health condition, take medication that affects appetite or metabolism, are pregnant or breastfeeding, have a history of disordered eating, or you are simply not getting the results you expect despite careful tracking, talk to a doctor or a registered dietitian. They can account for the specifics that a formula cannot.

Putting it together

TDEE is the sum of your resting burn, the energy used to digest food, your everyday movement, and your workouts. You can estimate it by running your stats through the Mifflin-St Jeor equation and multiplying by an activity factor. From there you subtract for fat loss, hold steady to maintain, or add for muscle gain.
